Home Office Ergonomics: How to Counteract the “Desk Body” Between Gym Sessions

You put in the work at the studio, but if you spend 8-10 hours of your day hunched over a laptop in a home office, you might be accidentally sabotaging your progress.   

The “Desk Body”—characterized by tight hips, rounded shoulders, and that nagging “tech neck”—is a common hurdle for many high-performers. While your training sessions are vital, how you move (or don’t move) during your 9-to-5 matters just as much.

Proper movement starts with a proper environment. Use this quick checklist to audit your home office today:   

  • Eye Level is Key: Position your monitor so the top third is at eye level. This prevents the forward-head tilt that leads to neck strain.
  • The 90-Degree Rule: Adjust your chair so your hips and knees are at 90-degree angles with your feet flat on the floor. This stabilizes the pelvis and reduces lower back pressure.
  • Support Your Spine: If your chair doesn’t have built-in lumbar support, a small rolled-up towel at the small of your back can help maintain your spine’s natural curve.

Don’t let sitting become your primary posture. Incorporate these “Trainer Tidbit” inspired resets throughout your day:   

  1. The Psoas Release: Stand up and take a small step back with one foot, tucking your tailbone under. You’ll feel a stretch in the front of your hip—the exact area that gets “locked” while sitting.
  2. Scapular Squeezes: Think about “tucking your shoulder blades into your back pockets.” This resets shoulder health and opens up the chest.   
  3. The Chin Tuck: Gently draw your chin straight back (creating a “double chin”) to realign your cervical spine and counteract “tech neck.”

Movement is a habit. To keep your body “gym-ready,” try the 50/10 Rule: for every 50 minutes of focused work, spend 10 minutes moving. Whether it’s a quick walk to grab water or a few slow reps of a bodyweight movement, staying active prevents stiffness from setting in.   

When you take care of your ergonomics at home, you show up to the studio with a better range of motion. You’ll find it easier to initiate with intent during your lifts and see better results in your muscle protein synthesis because your body isn’t constantly fighting inflammation from poor posture.
